Sleep and Athletic Performance: What the Evidence Actually Says

Sleep is the most underused recovery tool in coaching. What the research says about sleep, strength, injury risk and how to use it with clients.
Why Sleep Is Not Optional for Performance
Sleep is not passive rest. It is when the majority of anabolic hormonal activity occurs: growth hormone release, testosterone production, tissue repair, and glycogen resynthesis all peak during sleep, particularly in the slow-wave and REM stages. A 2025 multidimensional review (Journal of Clinical Medicine) confirmed that sleep disruptions are consistently associated with impaired muscular strength, power output, endurance capacity, and cognitive function. These are not marginal effects. When sleep suffers, so does everything you have spent weeks building in the gym. The frustrating reality for coaches is that many clients are training consistently and eating reasonably well, but chronically under-sleeping, and that single variable can explain why progress stalls despite good programming.
What the Research Actually Shows
The most cited sleep-performance study involved the Stanford University basketball team: eleven players were asked to extend sleep to a target of ten hours per night for five to seven weeks. The results were clear: faster sprint times, significantly improved shooting accuracy, and better self-reported alertness. This study is often cited as proof that "more sleep helps", which is true but not the full picture. Most working-age clients are not targeting ten hours; the question for coaches is what insufficient sleep does. A PMC review (2023) found that adolescent athletes sleeping under 8.1 hours were 1.7 times more likely to sustain an injury than those sleeping above that threshold. A 2025 study published in JSCR found that nocturnal sleep duration was significantly associated with next-day countermovement jump performance in Division I football players: less sleep, less power. The direction of evidence is consistent and getting stronger: sleep is a performance variable, not a lifestyle nice-to-have.
The Specific Effects on Strength and Power
For strength and conditioning coaches, the most practically relevant effects of sleep restriction are on the qualities we train hardest: force production, rate of force development, and neuromuscular activation. Sleep restriction studies consistently show reductions in maximal strength output, and, importantly, athletes tend to underestimate how impaired they are, because sleep deprivation blunts self-awareness of impairment. This is why self-report of "feeling fine" is not a reliable indicator of readiness. The implications for programming: if a client reports poor sleep, training load should be adjusted downwards. High-intensity sessions, maximal strength work, and new personal records attempted on poor sleep carry higher injury risk and lower adaptation potential. A moderate session completed with quality will produce better adaptation than a maximal session attempted on four hours of sleep.
Practical Strategies You Can Implement With Clients
The good news is that sleep hygiene interventions are straightforward to implement and have good evidence behind them. Sleep extension, simply prioritising more time in bed, improves performance even in people who believed they were sleeping adequately, suggesting many athletes carry unacknowledged sleep debt. Specific actionable strategies: consistent wake time (even on weekends) stabilises circadian rhythm more effectively than consistent bedtime; room temperature of 16-19°C supports core temperature drop required for sleep onset; removing screens an hour before bed reduces sleep latency; and avoiding caffeine after midday prevents adenosine disruption in the evening. As a coach, the most practical intervention is building sleep monitoring into check-ins. Simply asking "how many hours did you sleep, and how did you feel in the morning?" gives you data to adjust training accordingly. Napping as a Practical Tool
For clients with inflexible schedules, napping can partially offset sleep debt. A 20-30 minute nap (before 3pm to avoid disrupting night sleep) has been shown to reduce subjective fatigue and improve alertness without producing significant sleep inertia. Longer naps (60-90 minutes) allow for slow-wave sleep and can provide more substantial recovery, but carry higher risk of grogginess on waking and evening sleep disruption if timed poorly. For coaches: napping is a practical tool, not a replacement for fixing the underlying sleep issue. If a client is consistently relying on naps to function, the night sleep duration or quality needs addressing.

Most adult athletes perform optimally with 8-9 hours of sleep, with some evidence that strength and power athletes benefit from the higher end of that range.
