Autoregulation and RPE: A Practical Guide for Coaches

RPE and RIR-based autoregulation lets you adjust training load in real time based on daily readiness. How to implement it with online coaching clients.

The Problem with Pure Percentage Programming

Percentage-based training has a real limitation that is easy to overlook: it assumes your 1RM is a fixed number. It is not. Daily fluctuations in sleep, stress, nutrition, hydration, and accumulated fatigue all shift what you are actually capable of on any given day. A 2025 systematic review and network meta-analysis (Journal of Exercise Science and Fitness) found that autoregulated resistance training, where load is adjusted based on readiness measures, significantly outperforms percentage-based training for maximal strength development. The explanation makes physiological sense: when your readiness is high, percentage-based programming may underload you; when your readiness is low, it may overreach. Autoregulation matches stimulus to capacity, session by session.

Understanding RPE and RIR

The original Borg RPE scale (6-20) was designed for cardiovascular exercise, where the numbers were calibrated to approximate heart rate. It was later modified to a 1-10 scale (CR10), but this had reliability problems in resistance training contexts: athletes struggled to accurately rate effort at submaximal intensities. The version most coaches now use is the RIR-based RPE scale, introduced by Mike Tuchscherer and refined through research: RPE 10 means zero reps left in reserve (failure). RPE 9 means one rep left. RPE 8 means two reps left. RPE 7 means three reps left. And so on. This framing makes the scale concrete and actionable: instead of asking "how hard was that?", you ask "how many more reps could you have done with good form?" Most well-trained clients can estimate this within 1-2 reps after a short familiarisation period. Accuracy improves closer to failure, which means RPE is most reliable in the 8-10 range: exactly where it matters most for intensity prescription.

How to Implement Autoregulation in Practice

The simplest implementation: prescribe a target RPE band for each working set. Instead of "4x5 at 80%", write "4x5 at RPE 8". The client selects a load that allows five quality reps with approximately two left in reserve. If they hit RPE 7 on the first set, they can add a little weight for the next. If they hit RPE 9, they reduce slightly. This creates real-time load adjustment without requiring weekly 1RM testing. For online coaches working asynchronously, ask clients to log: the load used, the reps completed, and their RPE. Over several weeks, this builds a picture of their load-RPE relationship that is more accurate than any estimated 1RM: because it accounts for daily variation in readiness rather than assuming a fixed ceiling. The most useful check-in question to add alongside session logs: "Did the session feel as hard as expected, easier, or harder?" This supplements the RPE number with qualitative context.

Autoregulation vs Percentage Programming: What the Evidence Says

It is worth being precise here rather than overstating the case. A 2024 study (J Strength Cond Res) found that autoregulated periodisation was not significantly more effective than standard mixed-session periodisation in trained men across a 10-week intervention: suggesting that for experienced trainees with well-calibrated percentages, the benefit may be smaller than marketed. The larger network meta-analysis (2025) used APRE (autoregulating progressive resistance exercise) as the comparison and found it outperformed standard percentage-based training, with VBT and RPE-based methods performing similarly to each other. The practical interpretation: autoregulation, whether via RPE or velocity, consistently performs at least as well as percentage programming and often better, particularly for managing fatigue and for clients whose readiness varies significantly week to week. For most online coaching contexts, RPE-based autoregulation is the most practical choice: it requires no equipment, no 1RM testing, and teaches clients to develop genuine body awareness over time.

Using Autoregulation in Online Coaching

Autoregulation is arguably more important in online coaching than in-person coaching. In-person, a coach can see when an athlete is struggling and adjust in real time. Remotely, you are relying on logged data. Without RPE, that data is just loads and reps; you do not know if the 5x5 at 100kg was cruising or a grind. With RPE, the same data tells you whether the client is under-recovering, progressing faster than expected, or right on track. Practical setup: build RPE targets into programme notes. Ask clients to log RPE alongside every working set in their check-in. Use the data across three or four sessions to identify trends: consistently hitting lower RPE than prescribed suggests they are ready for a load increase; consistently hitting higher RPE suggests accumulated fatigue or a programming adjustment is needed. This turns reactive coaching into data-informed coaching without requiring expensive monitoring equipment.

FAQ

How long does it take clients to learn RPE accurately?

Most clients develop reasonable RPE accuracy within four to six weeks of consistent use: provided you give feedback on their ratings. If a client logs RPE 7 but their video shows them grinding hard, correct it. If they log RPE 9 and the lift looked smooth, discuss it. Active coaching of the skill accelerates the learning curve significantly. Accuracy is typically highest on main compound lifts (squat, deadlift, bench) and lower on accessory or isolation work where failure is less clearly defined.

Can RPE replace 1RM testing entirely?

For most online coaching contexts, yes, and it is arguably preferable. Regular maximal testing is fatiguing, carries injury risk, and gives you a number that becomes stale within weeks as fitness improves. RPE-based programming tracks current capacity in real time across every session. If you do need an estimated 1RM (for competition planning, for example), you can derive a reasonable estimate from multi-rep sets taken to a known RPE using standard formulae.

What is the difference between RPE and RIR?

RIR (reps in reserve) is the measurement, how many more reps could you have done. RPE is the scale, a 1-10 number where 10 equals failure (zero RIR). They are two ways of describing the same thing: at RPE 8, you have approximately 2 RIR. In practice, asking "how many reps did you have left?" is often more intuitive for clients than asking "what was your RPE?" Both give you the same information. Use whichever your clients respond to more readily.
